Cut the WHEAT out of your diet and you may just notice a flatter belly! Wheat contains a protein called gluten, which actually means GLUE! Our bodies have a hard time digesting wheat and it sits in our bellies and causes gas and bloating. You may find you have a gluten intolerance. Both (Juliane and Jessica) of our stomachs tend to store fat easily due to genetics, but we both noticed less belly fat after cutting out wheat! Many of my clients have noticed this too. Training for Your Goals

Today I (Juliane) got a great question from one of my online clients that I thought would be applicable to many people...

"As far as cardio goes, will biking/elliptical still help my 5K running times?"

The answer to this question is yes and no....

You see, cycling and the elliptical will help your endurance, heart health and get you into great shape and burn fat! They are great for doing HIIT training if your main objective is to be fit and healthy. However, I do believe in "sport specific training." This is precisely why I ask all of my clients what their goal is. Do you actually want to run a 5k or even a half marathon? If so, do you have a specific time in mind? If your goal is to do well in a 5k race then you would actually need to run a few times a week... but if you just want to do them for fun, you will be fine and be in great cardiovascular condition to complete the distance. However, it's kind of like shooting hoops to train for baseball...  it will help with athleticism and hand/eye coordination, but it's not specific to the sport.

So sit back and think... what are your goals? Not any of my clients have the same plans because they all have different goals. So don't just randomly find a plan and blindly follow it! Keep your personal goals in mind!

Get Fit With Friends On Fridays

Here are 5 great reasons why you should workout with a friend on Fridays.
 
1. You can make it a social activity that will help you towards your fitness goals. Instead of hitting the bar for happy hour, hit the bar at the gym, or better yet the ballet barre at my Barre Fusion class!
 
2. They can help push you past a plateau. If you just can't bump up that bench press on your own, some encouragement may be just what you need.
 
3. You can spot each other during rest periods. I like incorporating spotting into my rest periods when I workout with a friend to keep the flow going and you don't have to ask random gym goers for a spot.
 
4. You might inspire a friend who was nervous about starting a workout plan if you ask them to join you at the gym!
 
5. You just may learn something new. Whether you are a beginner or advanced at working out, you can always learn something new and incorporate different training styles... it's the best way to keep your body from adapting.

Fit Fall Recipe

We love our veggies and in my nutrition plans, I promote getting most of your carbs from veggies rather than highly processed breads and pastas that our human bodies can't digest very well. If you're worried about a lack of energy, then you haven't tried falls friendliest veggies like the acorn squash... They are high carb and you can find them all over grocery stores during the fall season. Below is a recipe for a great high carb soup to feast on to fuel those heavy leg sessions and HIIT workouts.

Roasted Acorn Squash Soup

3 acorns, sliced in half and seeds removed
3 tbsp. olive oil
1 cup chopped carrots
2 shallot, chopped
1 red onion, chopped

3 cloves of garlic chopped
1 tsp. kosher salt

1 teaspoon savory
1/2 tsp. dried ginger

1/2 tsp. ground black pepper
1/4 tsp. dried sage
1/8 tsp. cayenne pepper
1/8 tsp. ground allspice
4 cups vegetable stock


Directions

Preheat oven to 400 degrees.

Line baking sheet with aluminum foil. Place squash, skin-side-down, onto baking sheet. Lightly sprinkle with kosher salt and ground black pepper. Roast in oven for 45-50 minutes, or until flesh is tender and skin is starting to turn golden brown. Remove from oven and allow to cool. Once cool, remove flesh from skin by using a spoon and scooping out the flesh. Discard skin and set flesh aside.

In a large, deep pot, heat olive oil over medium-high heat until hot. Add carrots, garlic, shallot and onions and saute until tender, about 6-8 minutes. Once tender, add salt, ginger, sage, cayenne, allspice, savory, black pepper, squash and vegetable stock. Stir well and bring to a boil. Reduce heat and simmer for 15-20 minutes.

Remove pot from heat and puree mixture, either with an immersion blender or a blender (in batches) or a food processor.

Once pureed, season to taste.

Cure Your Calf Problems

If you are new to working out, and specifically doing HIIT on the treadmill, you may experience sore calves. I get asked often how to cure painful calves. Here is a crash course on how to cure those aches. 


Before you run make sure you are doing some active stretching... never do passive stretching before running. Good active stretching for your calves would be doing heel raises on a stair with your feet parallel, turned out, and turned in, to hit all three heads of the calf muscle. Also, do some "farmers walks," and heel walks. Use a  stretch band to point and flex your toes to activate the calf muscle. Another active stretch is to do "high knees" landing on the balls of your feet.

Concentrate on form when running. A lot of people get sore calves because they strike on their heels instead of balls of your feet. Try to concentrate on striking on the ball of your foot which will also help you with speed. Another idea is to make sure you are wearing good sneakers for HIIT training.

When you are finished running use a foam roller, or a trigger point ball, or even a golf ball to roll out your calves with as much pressure as you can handle. That gets the blood flowing to the belly of the muscle. Then its time to stretch. Use stretch bands to pull your toes back and stretch the calf and hold it for at least 30 seconds. Pull your toes in every angle because the calf has 3 heads to it. Most people forget to stretch all three ways. Rolling out your whole body and stretching with really help with recovery and relieve soreness. Breathe when you are stretching to help the oxygen flow to the muscles. Finally, if you are having pain in addition to soreness, ICE and then heat for 20 minutes each. Another idea is to wear compression socks or sleeves on your calves. They help with blood flow to the area.

Why Eating After 7pm WILL NOT Make You Fat!

                                     
 
After my night time ice cream post, I got a few questions like... "Do you really eat that much at night time?" YES, I do! In fact, the majority of my calorie and macro intake is AFTER 3pm... Here's the thing, it's not about the time on the clock when you eat, it's about your total macronutrient and calorie intake for the day. So, if you count the nighttime meals and snacks into your macros for the day, then you're good to go. In fact, I always recommend eating something before bed to keep your metabolism going and so you don't wake up ravishing. It also helps you sleep better. There is no law about closing the kitchen after 7pm, although that idea has been popularized as a main way to lose weight. Eating at night is even more important if you workout in the morning. It's the food you put in your system at night that replenishes your glycogen stores for the AM workout and fuels your system. So you NEED to have healthy food in your body or your tank will be empty come time for that early HIIT session.

The best things to eat before bed are some type of casein protein and healthy fats. This is why I use casein powder and almonds. These types of foods will help feed your muscles over night and keep you satiated so your blood sugar doesn't drop. Some other great options are eggs, cottage cheese, plain greek yogurt and my favorite MHP Power Pak Pudding. Healthy fats include any type of nuts, seeds, peanut butter, nut butters and coconut oil.

Another question I get is "Should I eat carbs at night?" This is a little trickier and really depends on your goals, and time of day you workout. If you are trying to build muscle and not worried about losing fat, then definitely have some carbs. I usually have a sweet potato and a huge plate of veggies with my last meal which equals a hearty serving of carbs. A bit of carbs helps you sleep too. If you workout really early in the morning or late at night, then you will also need to carbs to replenish your glycogen in the muscles. Think of the carbs as little brooms that help sweep the amino acids from the protein into your muscles. However if your main goal is to lean out a bit, then cut those carbs near bedtime and time the carbs to around your workout time and when you are most active.

So go ahead and eat in bed:) I give you permission!

Finishers... Pushing Your Muscles to the Max

Finishers are a technique that we use regularly in our weight training to really push our muscles to fatigue and break through a plateau. If you are an experienced weight lifter looking to take your training to the next level you should definitely incorporate finishers into your training. A "finisher" is exactly what it sounds like... your final exercise in a workout.
Our favorite example is a drop set. Today I (Juliane) did a leg workout focusing on quads. So my final exercise was a drop set on the leg extension machine. You can do this with any muscle group.  Here's how it works...
Start with a little lighter weight than you would normally use for a regular set. Do ten reps. Then drop the weight 10lbs and do 12 reps. Drop the weight 10lbs and do 15 reps. Drop the weight 10 more pounds and do 20 reps. The only rest in between is enough to switch the weight. Your muscles should be burning by this point but sometimes I'll try to get in that 6th drop set of 30 reps to really fatigue the muscle.
               

Another example of a finisher is FST-7. It stands for Fascial Stretch Training and the seven refers to seven sets performed as the final exercise of a target body part. Basically you train that body part on any given day heavy as you normally would keeping the rep range between 8-12, but the last exercise you perform the seven sets 10 reps to finish off that particular muscle, with minimal rest in between to get the best pump possible. Keep rest intervals between 30-45 seconds and make sure to stay hydrated to push that fluid into the muscle and stretch the fascia even further.You should refrain from using  compound lifts as your "seven set," because they require balance and the use of ancillary muscles which takes focus off the target muscle. The goal is to bring as much vitamins, minerals, amino acids, oxygen etc. into the muscle, and also stretch the fascia surrounding it to help encourage maximal muscle growth.

Saving Time with Food Prep

                                  
Often times people say food prep is so time consuming. Well, if you think about it, it actually saves time. For example, if you buy a pack of chicken breast...on Monday night -get out the grill, thaw out the chicken, prep the chicken, cook the chicken, wait for it to be finished cooking, let it cool off, clean up the grill, and finally eat.... You continue doing that every night that week. That can get time consuming! Next time you go cooking one chicken breast - instead think about cooking all of them at once. You won't have to get the grill out, prep the chicken, wait for it to cook and cool off and then wash the grill 5 times in a row! Just one time!
                              
 Another example, if you are going to cook some brown rice, isn't it easier to cook the whole box at once!? Remember whatever you don't use, you can freeze. Jes likes the taste of frozen chicken breast better. Another idea for food prep is to get together with your gym buddy or someone that has a similar taste in food as you, and prep together and then exchange some food. One of you can cook a bunch of sweet potatoes and one of you can cook a bunch of turkey meat. Then swap! It's so easy! Jes gave this idea to some of her co-workers and they couldn't believe they didn't think of it before! When you food prep, you are much less likely to go for that bag of chips or something unhealthy because you know you have fresh, healthy food prepared and ready to eat! 
When can you food prep? On your rest days- when you would normally be at the gym- this is when Jes does it (Sundays and early morning Tuesdays and Thursdays) 
Instead of surfing that long lost friends Facebook page- this is a lot of lost time! Use it to food prep! 
While watching tv!
Another great time is right after a long work day. Jes likes to prep a little then too. This is the time when you would tend to get out that snickers bar. Instead, while you're snacking on almonds or pistachios , you can also be food prepping your nuts into small baggies!
                            

You can also make it a family affair and use food prep time to teach your kids about healthy eating habits. This way it doesn't take away from family bonding time and its a lesson that will last a lifetime. Jes' baby Luciana lives food prep time...
                             

Make sure you have some Tupperware handy and get prepping!

Mirror Image



Since our blog is also about being twins, we thought we should write our first twin post today and also tie it in to fitness! An interesting fact about us is that we are mirror image identical twins...



If you are mirror image twins it means that you are also identical twins. Mirror image twins are created when the fertilized egg splits quite late (around days 9-12), any later and twins can be co-joined.
Mirror image twins have small mirror image differences but are actually genetically identical; this means you have the exact same DNA!
Some parts of the body are commonly mirrored; mirroring of appendix or heart or other internal organs is rare. We have some examples of our own mirroring: 
  • We are opposite handed (Jes is left, Jul is right)
  • We tend to have mirror image dental problems (cavities on opposite sides of our mouths)
  • Our hair naturally parts on opposite sides
  • Jul's left leg is more flexible and Jes' right leg is more flexible which was great for our dance duos!
  • With our pirouettes in dance, Jul is better left and Jes is right.
  • Jul has moles (beauty marks) on the right side of her face and Jes has them on the left.
Also, growing up Jes was really quiet and Jul would always speak for her. We don't seem to experience mirror image interests. Instead, we have very similar interests and skill levels. We both work with children, love dance and of course all things related to fitness and healthy eating. One more opposite though... Jes is a Penn State grad and Jul is a Temple University alumni!! PA rivals! But we've always been each others best friends!



             
 Our mom says we were easy babies because we would always sit back to back and play together. Juliane's favorite color has always been purple and Jessica's is pink. 

                         

  
 
So how does this relate to fitness...well, it's always great to have a workout partner that is of similar ability to you. If you find a workout partner that can lift the same weight and has the same goals in mind, you can really push each other. Although we don't get to workout together often, due to the fact that we live five hours away, we always have great workouts when we can get to the gym together. We also keep each other on track through daily texts, emails and phone calls. Try to find a friend that supports your fit lifestyle and your journey will be a lot smoother. And also... you may not have a mirror image twin, but use the mirrors when your at the gym to check your form! That's what they are for.

Sweet Potato Power Prep

We love sweet potatoes and incorporate them into our meal plans everyday! I (Juliane) eat about 8 ounces with my last meal. You may need more or less depending on your goals. You don't need to spend hours baking the sweet potatoes. This is where my sweet potato power prep comes into play! I prepare 6 days worth of sweet potatoes in 25 minutes! 

 
Layout 6 small Tupperware containers and put a piece of cling wrap or press n seal on each one.

Measure out the sweet potatoes. You might get really good at eyeballing the size, but I like to measure out my carbs. This one was 8.04 ounces.
Get a good knife and chop them up into small pieces so they cook quickly. Then cover pieces with the cling wrap.
Pop them in the microwave (no lid) for about 2:30 (depending on the strength of your microwave.)
Take off the cling wrap and sprinkle with cinnamon and stevia while still warm! 
Put the lid on and place in refrigerator. If you don't use within the week, put them in the freezer. VOILA!  Sweet potatoes prepped for 6 days in 25 minutes...

Curtsey Band Squats...At Home Workout

Here's a simple at home exercise that targets the entire lower body and your core. It's a Curtsey Squat using and band around the thighs and 2.5lb ankle weights. Do a deep curtesy on the right and then bring your knee up to the side and squeeze those abs! Try to hold your balance for a few seconds before repeating. Balance is very important and if you don't use it, you lose it! 

Here's the workout...a simple 20 minute metabolic booster that works the lower body and core as well as balance.

-10 curtsey squats with leg raise (as described above) on right side, then 10 on left side.
- 10 abductor walks to the right (side steps leading with the heel,) then 10 to the left.
-10 parallel squats
-10 calf raises in second position (legs wide toes turned out)
- wall squat hold for 1 minute
Rest for 1 minute then repeat the entire circuit for 20 minutes (keep the band and weights on for the entire circuit)

Music Makes the Workout

Music inspires me (Juliane) in everyday life and especially in my workouts. I often treat myself to new Itunes when I hit a goal or had a good week of workouts. I was using the mini iPod Nano with the touch screen and had problems with them just dying before. I kept getting new ones because I use it all day everyday for work but they don't make them anymore. I usually just use a cheap pair of headphones because none of the fancy ones fit my small ears. Well on Sunday, my iPod and headphones decided to both break on the same day:( and right before I started lifting! It was a sign from the MUSIC GODS to upgrade. So, I had to get the iPod Nano that doesn't have the clip. It turned out to be a positive investment. The new iPod Nano is Bluetooth enabled. So I got $40 wireless headphones by Quikcell and a cool little $20 armband that wicks sweat by NXE. Well, I tested them all out today for a hardcore HIIT session on the arc trainer and a heavy leg day and everything passed the test. The headphones stayed in place and in my tiny ears and no wire to get caught in everything. It even worked from across the room. And the fun little arm band fit perfectly on my forearm. If you are in the market for new headphones and an armband I highly suggest you try them. I've realized that sometimes its best to go with the not as well known manufacturers... I was pleasantly surprised!

Weight Lifting- I usually set my iPod playlist to Hip hop/Rap genres. Some of my favorites are Eve, Missy Elliott, Neyo and L.L. Cool J.

Why Women Should Supplement With Creatine

Creatine is a popular supplement with men, but creatine is very beneficial for women. I (Juliane) have been supplementing with creatine for over a year, and have made more strength and lean body mass gains in the that time period, than the first 10 years I lifted weights. The body makes creatine naturally. It is also found in a lot of red meats. But if you don't eat a lot of steak, then you need to get the creatine you are using up by training hard from supplementation. 
 
Here are some interesting facts I read in an article from Oxygen Magazine about the benefits of creatine for women.
 
Creatine works differently in women than in men. Surprisingly, we can get the all the muscle-building benefits without adding body fat. When you take creatine, it allows you to train at a higher intensity and a higher volume. That is why numerous studies have shown that creatine increases muscular strength, power and lean muscle mass. When a muscle cell has more creatine, each contraction can be more forceful, and you can do more work before the muscle fatigues.

The benefits are not only strength-related, according to a recent study published in the Journal of the International Society of Sports Nutrition. Researchers at the University of Oklahoma at Norman separated participants into three groups: creatine, placebo and control. The creatine and placebo groups did four weeks of high-intensity interval training (HIIT). Unexpectedly, they found that creatine improved anaerobic threshold by 16 percent, versus the 10 percent bump experienced by the placebo group. In other words, creatine can help runners or cyclists improve their race times, and weight lifters push out a few more reps at their heaviest weights. 

Studies show that creatine benefits are greater in women than in men; and unlike men, women do not gain weight from creatine supplementation. One theory is that women have naturally higher levels of creatine than men. Creatine also has an antioxidant effect that reduces muscle damage, improves recovery and preserves lean muscle. Additionally, creatine has no hormonal effect.
 
You can buy creatine in pill, powder or liquid. Just make sure you get creatine monohydrate. There is no need for a "loading phase." Most women will find great results on about five grams daily of creatine monohydrate.
 
I've tried a variety of creatine supplements (shown below). Currently, I prefer to mix the powdered form, by Cellucor, in my post workout recover drink.

Shredded Shoulders and Cut Up Core Workout

Check out Jes' shoulders before and after Juliane got a hold of her training...fierce!



Increasing intervals at 1% incline on treadmill (increase speed with each working interval)
warm up 2-3 minutes
run for 1 minute
recover for 1 minute
repeat until you get to 20 minutes
cool down 2-3 minutes

3 sets of each of the following circuits 8-12 reps (use a weight that is challenging for you!)

Smith machine shoulder press sitting on a bench, push up fast and come down slowly
Barbell front raise, swing up and slow down
Leg raises on bench under smith machine, toes to bar

Upright row with barbell, fast up and slow down
Side lateral raises on pulley machine leaning outward to add resistance to working arm, fast up and Slow down
Stability ball crunch with medicine ball extended above your head

Front raises with rope attachment on pulley machine, raise rope up then pull open to sides and lower
Rotator cuff butterflies with dumbbells
Pikes on stability ball and add in a push up when your hips are at the top if your feeling adventurous!

Active Rest

If you wake up extremely sore from a hard workout, then congrats you worked your butt off! Remember that soreness is a sign that you need to rest that particular muscle. Your muscles grow and recover when you are out of the gym. You need to get quality protein and sleep in order for your muscles to repair and grow properly. Rest is very important, but I (Juliane) don't mean sit around and watch a Kardashian Marathon on E! I prefer active rest. Great ideas for active rest include bicycle riding, swimming some easy laps, walking, or even playing a round of catch with your kids. The idea is to get your heart rate up, but not to the point that your breathing heavy. Just think of it as a leisure activity. The blood flow to the muscles helps ease the soreness. This is also a great time to STRETCH or even hit the sauna!! I try to include an active rest day at least once a week, but beginners should have at least two days a week. You can plan out your active rest days or just take one when your body tells you its time.

Here's a picture of my active rest day. My husband and I went for an easy bicycle ride during our last day at the beach. Some how we managed to pick a week that was rainy and gloomy everyday but one, but we made the most of it!

Low Cal Dieting and Excessive Cardio is a NO GO!!

We don't diet! We eat healthy and watch what we eat 90% of the time. Then there are this treat meals or refeed days ( if you're not sure of what this is please contact Juliane). We don't count calories (unless trying to lose weight) and we refuse to go on low calorie diets. If your health is important to you and you refuse to be in a low calorie - cardio twice a day rut, then you need to do reverse dieting and get off the cardio- low cal train! Pretty sad the things some people will do to get lean and ripped! The answer is to lift heavy! Muscle burns fat and speeds up your metabolism! Health is wealth- so eat clean, lift heavy and do some HIIT!
